So I have a 290Gal tank with a 90gal sump how big do I make my over flow box and what size hole would be a good size to take water down to sump if??

4000 gph is way too much through the sump. You may want that or more for flow in the display, but not through the plumbing and sump.

I would recommend 1500 gph or so on the high end. That would be 5x. A three pipe (beanimal) 1.5" overflow should suffice.

As for making an overflow, just buy a kit. Bulk Reef Supply under 'internal overflow' is a good place to start .
