Been a long time since I had a sump and now I'm downsized to a 20 gal tank. Wondering how I get the right size return pump if I use a hob overflow
 
Depends on overflow type. If it's u tube then you want enough flow to carry any bubbles through and not allow them to build up at top and restrict flow. If air pump is used then matters less but principle still applies. There should be recommended flow in docs. If not look for similar model/size and use that as guideline.

How much turnover you want is different...but would think anything recommended for hob of is going to be more than enough.

Is it bad on the pump if I add a flow valve just in case I need to close it a bit to time with the overflow?
Actually many use flow valve for this purpose
